There's a training tool I recommend in my practice more than any other, and it's not an expensive machine or a sophisticated device. It's a simple rubber band. Resistance bands are probably the training equipment with the best ratio between what they cost, the space they take up and what they provide. And yet they remain tremendously undervalued, seen by many as a second-rate accessory next to weights.

This article aims to give them the place they deserve. We'll look at where they come from, what makes them physically different from any free weight, why they're so good for the joints and for the muscle, what types exist, how to anchor them safely and what exercises you can do with them. It's a long article, but I want you to come out of it genuinely understanding why a simple band can be one of the best investments for your body.

A bit of history: from the doctor's office to the gym

It's curious, but resistance bands weren't born in the world of fitness, but in that of medicine. In the early twentieth century, elastic rubber strips were already being used for therapeutic purposes, and for decades they were above all a physiotherapy and rehabilitation tool. In fact, many of the first training bands were nothing more than reused surgical rubber tubing, the same material used in hospitals.

Their big leap came precisely because of their usefulness in injury recovery. Physiotherapists discovered they allowed muscles and joints to be strengthened progressively, in a controlled and safe way, without the aggressive load of weights. Little by little, that same quality took them from the clinical realm to the sporting one, until today they've become a common feature both in rehabilitation rooms and in high-performance gyms. Few tools have made that journey from the treatment table to the barbell so successfully.

The curious science: why a band isn't like a weight

Here's what really makes bands special, and what almost nobody explains. A weight and a band don't offer the same type of resistance, and understanding the difference completely changes how you use them.

When you lift a dumbbell, the resistance is constant: the same kilos weigh the same at the start, in the middle and at the end of the movement. The only force you overcome is gravity, and gravity doesn't change. With a band, something different and fascinating happens: the resistance increases as you stretch it. The more the band lengthens, the more it pulls. This is called variable or ascending resistance.

This peculiarity has a very interesting consequence for the muscle. In most exercises, we're stronger at the end of the range, when the muscle is more contracted, and weaker at the start, when it's stretched. The band follows exactly that curve: it offers little resistance where we're weak and maximum resistance where we're strong. The result is that the muscle receives a stimulus more closely matched to its real capacity at each point of the movement, something a constant weight can't achieve.

There's another little-known detail: bands generate resistance during the return phase of the movement too. With a weight, when you lower it, gravity does part of the work. With a band, you have to actively control the return because the band wants to recover its shape. That means more muscular work in both directions, and a control that strengthens in a different way.

Benefits for the joints

As a doctor, this is the part that interests me most, because it's where bands shine in a way weights can't match.

Less joint compression. Free weights load the joint constantly, including at the points where it's most vulnerable. The band's progressive resistance, by contrast, is minimal precisely in the positions where the joint is most compromised (usually at the start of the movement, with the joint more open). This reduces stress on cartilage and joint structures, and explains why they're the tool of choice in rehabilitation.

Ideal for injury recovery. Because of all the above, bands allow you to start strengthening an injured area much earlier and with far less risk than with weights. Intensity can be graded with enormous precision, simply by changing band or adjusting tension, which makes them perfect for progressing little by little without overloading a structure that's still healing.

Strengthening tendons and stabilisers. Bands are excellent for working the small stabilising muscles that surround and protect the joints, especially the shoulder. The rotator cuff, that group of muscles that stabilises the shoulder and is such a frequent source of injury, is worked better with bands than with almost any other tool. A shoulder with a strong rotator cuff is a shoulder far more resistant to injury.

Safe for almost all ages. Precisely because of their low joint impact, bands are one of the best forms of strength training for older people, for anyone recovering from an injury or with sensitive joints. They allow you to gain strength without the risk that handling weights sometimes involves.

Muscular benefits

Being gentle on the joints doesn't mean being soft on the muscle. Used well, bands build real strength.

Constant tension and control. Because the band pulls throughout the movement, the muscle is under tension from start to finish, including the return phase. This "time under tension" is one of the factors that stimulates muscle growth, and bands maximise it naturally.

Work for the stabilising muscles. Unlike a machine that guides the movement, the band is unstable: you have to control the direction as well as the force. That forces you to activate the whole stabilising musculature, building a more functional strength applicable to real life.

Full range of motion. Bands allow natural, wide movements, in any direction and angle, something many machines restrict. This helps work the muscle through its whole range and maintain mobility.

Almost infinite versatility. With a single band you can work practically every muscle group in the body. And they combine wonderfully with other exercises: adding a band to a squat, a push-up or an assisted pull-up completely changes the stimulus. That ability to add resistance to movements you already do is one of their great values.

The types of bands and what each is for

Not all bands are the same, and choosing the right one makes things much easier.

Tube bands with handles are rubber tubes with grips at the ends, often with a door anchor. They're very comfortable for pulling and pushing exercises that mimic machine or cable movements, like rows or presses.

Long loop bands are a closed ring of rubber, very versatile. They serve to assist pull-ups, to anchor and do all kinds of exercises, and for general strength work. They usually come in different thicknesses according to resistance.

Mini bands are small loops placed around the legs, ideal for activating the glutes and working the hips and knees. They're a must for knee health and for warming up before leg training.

Flat therapy bands are the classic physiotherapy ones, flat strips without handles, perfect for gentle rehabilitation, shoulder work and low-resistance exercises.

A practical tip: bands are usually colour-coded by resistance, though the code varies between brands. It's worth having at least two or three different resistances, because you don't need the same tension for a shoulder exercise as for a squat.

How to anchor bands safely

This is a crucial and often neglected part. Many band exercises require a fixed anchor point, and the quality of that anchor determines both the effectiveness of the exercise and your safety. A band that comes loose mid-tension can cause an unpleasant snap, so it's worth doing it right.

Anchoring on your own body is the simplest: standing on the band with your feet or holding it with your hands. It's safe and requires nothing else, though it limits the working angles.

Door anchoring is done with a specific accessory, a foam stop placed on the other side of the closed door that prevents the band from escaping. It's convenient for home, but depends on having a sturdy, well-closed door, and you have to make sure no one opens it from the other side while you train.

Anchoring on posts or fixed structures consists of wrapping the band around a solid, stable element. It works, as long as the chosen point genuinely withstands the tension and has no edges that could cut the band.

Wall anchoring is, in my opinion, the safest and most versatile option for anyone who trains at home regularly. A fixed anchor point on the wall, at the right height, lets you work at all angles (high, middle and low) with total safety and without depending on doors or standing on the band. That said, the key is that the anchor is genuinely solid: when a band is at maximum tension, it pulls hard, and the fixing point has to be prepared for it. This is where a well-fixed steel anchor makes the difference against improvised solutions. Whatever the method, there's a golden rule: always check the anchor before applying your full force. A gentle test pull at the start confirms everything is securely fixed before committing to the full movement.

Band exercises by body area

With one or two bands and a good anchor you can put together a complete workout. These are some of the most useful exercises, organised by area.

For the back, the band row (anchored in front, at chest height, pulling it toward the abdomen while squeezing the shoulder blades) is one of the best exercises there is. Also the pulldown, anchoring the band up high and pulling downward.

For the chest and shoulders, the band chest press (anchored behind, pushing forward) mimics the bench press movement. The face pull (band anchored at face height, pulling toward the face while separating the hands) is excellent for shoulder health and posture, one of the exercises I most recommend for those who spend hours seated.

For the arms, the biceps curl (standing on the band and flexing the elbow) and band triceps extensions cover arm work perfectly.

For the legs and glutes, mini bands are the queens: placed above the knees, they activate the glutes in squats and in the so-called "monster walk" (walking sideways with the band under tension). You can also add a loop band to your normal squats to increase resistance.

For the shoulder stabilisers, external rotations with a band (elbow tucked to the body, rotating the forearm outward against the resistance) are the star rotator cuff exercise, and one of the best insurance policies against shoulder injuries.

Sensible precautions

Bands are very safe, but it's worth respecting a few basic rules.

Check the state of the rubber before each use. Over time and with sunlight, rubber degrades and a crack or worn area may appear. A deteriorated band can break under tension, so if you see signs of wear, discard it. It's not worth risking a snap.

Careful with the face and eyes. Most band injuries occur when a band under tension comes loose or breaks and strikes. Avoid placing your face directly in the band's line of tension, especially in exercises where it pulls toward you.

Control the movement, don't release it. The temptation to let the band "return on its own" suddenly is a mistake: losing control of the return is where many mishaps happen. Always accompany the movement in both directions.

Progress by changing band, not by forcing posture. If an exercise becomes too easy, use a higher-resistance band instead of compromising technique. And if you have a relevant injury or condition, as always, check your case before starting.

To finish

If I had to recommend a single training tool to someone starting out, recovering from an injury, with sensitive joints or who simply wants to train at home without filling it with iron, it would be resistance bands. They're cheap, take up the space of a fist, travel in any suitcase, look after the joints and, used well, build real strength. Few things offer so much for so little.

Their origin in physiotherapy is no accident: they're, above all, a tool that understands how the body works and respects it. And that same quality that makes them ideal for rehabilitation is what makes them a great training companion at any age and level.

As always, adapt exercise to your situation, take care of the anchor and, for any health concern, check your specific case. But don't underestimate the humble band: sometimes, the best tool isn't the heaviest, but the smartest.
